Running Pace Zones: What They Are and What Each One Is For

Running training zones split effort into different levels of intensity, and each one has a specific physiological purpose. Once you understand them, you can train far more efficiently, improve your performance, and avoid both overtraining and sessions that simply don’t achieve anything.
In TrainerPlan, zones can be based on pace, heart rate or power, but the goal is always the same: to structure your training around intensity.
Why train by zones?
Training by zones lets you target specific energy systems. Not every workout should be hard, and not every workout should be easy. Real improvement comes from combining low, moderate and high intensities in the right proportions.
Broadly speaking:
- Low intensities build your aerobic base
- Moderate intensities improve your endurance at sustained paces
- High intensities improve top-end performance and speed
What each zone does
Zone 1 – Recovery
This is the lowest intensity of all. The effort feels very easy and you can hold a conversation without any trouble.
It’s used to aid recovery, improve circulation and help your body absorb the training you’ve already done. It’s essential after demanding sessions or races.
Zone 2 – Aerobic
A comfortable intensity you can sustain for long periods. You can still talk fairly easily.
This is the most important zone for most runners, because it’s the one that builds your aerobic base. It improves heart efficiency, lung capacity and how your body uses energy. Most of your training volume should be done here.
Zone 3 – Tempo
Here the effort becomes moderate. Your breathing deepens and talking gets harder.
It’s used to improve your ability to hold a steady pace for longer. It’s especially useful when preparing for distances such as the 10K or the half marathon.
Zone 4 – Sub-threshold
A high intensity, close to the limit of what you can sustain. You can only hold it for relatively short periods.
The aim is to raise your lactate threshold: in other words, your ability to run fast without fatigue building up quickly.
Zone 5A – Supra-threshold
This sits just above threshold. The effort is demanding, but still controlled.
It helps improve your tolerance for high paces and widens your performance range.
Zone 5B – Aerobic capacity
A very high intensity, close to VO2max. You can only sustain it for a few minutes.
It’s used in intervals to improve your maximum oxygen uptake, that is, your body’s maximum capacity to produce energy aerobically.
Zone 5C – Anaerobic capacity
This is maximum intensity. The effort is explosive and can only be held for a few seconds.
Here your body relies mainly on the anaerobic system. You’re working on speed, power and your ability to produce very intense efforts.
The difference between aerobic and anaerobic zones
A common misconception is that there are several “aerobic” zones with no clear difference between them. In reality, there’s a progression.
Zones 1 and 2 are clearly aerobic and should form the foundation of your training. Zones 3 and 4 are still mainly aerobic, but they place far more physiological stress on the body.
Zone 5B, intense as it is, still has a strong aerobic component. Zone 5C, however, is considered predominantly anaerobic, because your body is producing energy without enough oxygen.
How to apply zones to your training
A well-built training structure uses all the zones, but with low intensities making up the bulk of the work.
In most cases:
- Most of your time is spent training in Zone 2
- Specific sessions in Zones 3 and 4 are added to improve pace
- Intervals in the Zone 5 range are included to work on top-end performance
Getting the balance right between these zones is what allows you to progress consistently and safely.
